What helps stop mindless phone checking and boost concentration?

I’ve been trying to cut back on my phone use, but I find myself constantly picking it up for no real reason, just to scroll or check notifications that aren’t urgent. This automatic behavior feels like it’s eroding my ability to focus on anything for more than a few minutes, and I’m starting to worry about what that’s doing to my attention span. Has anyone else felt their concentration just fragmenting like this?

Yeah, I’ve been there. My focus would crumble after a few minutes and I’d suddenly realize I’d been scrolling for no reason. I tried muting nonessential notifications for a week, keeping the phone in another room during work blocks, and logging every time I picked it up. It helped a bit, but the old habit creeps back when I’m tired.

Mine comes and goes with energy. Some days I can sit through a long task, other days I’m fifteen minutes in and I’ve already checked my phone a dozen times.

I sometimes drift into other habits too, like grabbing my phone whenever I’m waiting for coffee to brew or stuck in a boring moment. Is this really about attention, or is the problem that the phone makes everything feel instantly rewarding?

I tried a weekend unplug, lasted two days, then caved. Not sure it changed anything, maybe I just reset my expectations rather than the habit.
